How Many Calories Do I Burn a Day? A Practical TDEE Guide

Quick answer

Most adults burn far more calories across a full day than they burn during a workout. Your total daily energy expenditure, or TDEE, includes resting metabolism, digestion, daily movement and exercise. A calculator can give you a useful starting estimate, but the best personal number is the one that matches your two- to four-week body-weight trend.

What does "calories burned per day" actually mean?

When people ask how many calories they burn in a day, they usually mean total daily energy expenditure (TDEE). TDEE is the total energy your body uses over roughly 24 hours. It is not just your gym session and it is not the calorie number shown on a smartwatch.

  • Resting energy expenditure (REE): energy used to keep you alive at rest, including breathing, circulation, brain function and temperature regulation.
  • Thermic effect of food: energy used to digest, absorb and process food.
  • Non-exercise activity: walking around the house, standing, chores, fidgeting and work-related movement.
  • Exercise activity: planned training such as lifting, running, cycling or sports.

For many people, resting metabolism is the largest component. That is why a hard 45-minute workout can matter without being the majority of your daily burn.

Step 1: estimate your resting calorie burn

A common starting equation is Mifflin-St Jeor. It was developed from measured resting energy expenditure and remains one of the more reliable prediction equations in comparative research. It estimates resting needs from body weight, height, age and sex.

Example: a 30-year-old woman who is 165 cm tall and weighs 70 kg has an estimated REE of about 1,435 calories per day. That is a resting estimate, not her full daily burn.

Step 2: turn resting calories into a TDEE starting point

TDEE calculators usually multiply resting needs by an activity factor. This is convenient, but the factor is only an approximation because two people with the same job and the same number of workouts can have very different step counts, training volume and spontaneous movement.

Using the example REE of 1,435 calories, a multiplier of 1.5 gives a starting TDEE near 2,150 calories. Treat this as a hypothesis, not a lab measurement.

Step 3: test the estimate with your real-world trend

Your scale can help calibrate the estimate if you collect enough data. Daily body weight moves because of water, glycogen, food in the digestive tract, sodium, menstrual-cycle changes and bowel contents. For that reason, compare averages rather than isolated weigh-ins.

  1. For 14 to 28 days, keep calorie intake reasonably consistent and weigh under similar conditions, ideally after waking and using the bathroom.
  2. Calculate a 7-day average for week 1 and compare it with the 7-day average for later weeks.
  3. If the average is essentially stable, your average intake is probably near your current maintenance level.
  4. If the average is steadily falling, your intake is below current expenditure; if it is steadily rising, intake is above current expenditure.
  5. Make small adjustments, then re-test instead of changing calories every few days.

Important

Why your actual daily burn can differ from a calculator

  • Body composition: fat-free mass is metabolically active and strongly influences resting expenditure.
  • Body size: larger bodies generally require more energy to maintain and move.
  • Age: average resting expenditure tends to change across adulthood along with body composition and other factors.
  • Daily movement: steps, standing time and physically active work can create large differences between people.
  • Training: duration, intensity, efficiency and sport all change exercise energy cost.
  • Dieting history and current energy deficit: energy expenditure can adapt downward during weight loss.
  • Medical factors: thyroid disease, some medications and other conditions can affect energy balance.

Should you trust calories burned on a smartwatch?

Use wearable calorie estimates as a trend tool, not as exact permission to eat a specific number of calories back. Validation research shows that consumer wearables can estimate heart rate reasonably well in many settings, but energy-expenditure estimates are much less consistent. The same device used the same way can still be useful for comparing your own activity from week to week.

A simple decision rule

If your goal is maintenance, start from a calculated TDEE and test it for two to four weeks. If your average body weight stays within a narrow range and your training, hunger and energy feel normal, you have probably found a workable maintenance zone. If your goal is fat loss or gain, use that calibrated maintenance estimate to choose a modest change rather than relying on a single calculator result.
