How Many Calories Should I Eat Per Day? Calculate, Test and Adjust Your Starting Target

A calorie target is the first number you need before you can make deliberate decisions about food intake. It is not a precise prescription. Every formula uses population averages to estimate your resting energy and activity cost, and neither of those values can be measured accurately without a metabolic chamber and a controlled observation period. What an online calculator gives you is a reasonable starting point, not a personal measurement.
The practical job is to use that starting point for two to three weeks, record your body-weight trend, and then adjust the number based on what actually happens. That loop — estimate, observe, adjust — is more reliable than any single calculation.
How to Choose Your Starting Calorie Target
Your total daily energy expenditure (TDEE) is the best anchor for any calorie target. TDEE multiplies your basal metabolic rate (BMR) — the energy your body uses at complete rest — by an activity factor that accounts for movement.

Most adults fall between sedentary and moderately active. If you are unsure, choose the lower option: it is easier to add calories after two weeks than to explain why the scale has not moved.

Deficits above 25 % of TDEE increase the risk of muscle loss, micronutrient shortfalls, fatigue, and adaptive metabolic suppression. Surpluses above 15 % of TDEE tend to produce more fat gain than muscle. Both extremes are possible to recover from, but neither is efficient.
Three worked examples
Example 1 — Maintenance (35-year-old woman, sedentary office worker)
- Height: 165 cm · Weight: 68 kg · Age: 35 · Sex: female
- BMR (Mifflin-St Jeor): (10 × 68) + (6.25 × 165) − (5 × 35) − 161 = 1,462 kcal
- TDEE: 1,462 × 1.2 (sedentary) = 1,754 kcal
- Maintenance target: 1,750 kcal/day (rounded)
Example 2 — Moderate fat loss (28-year-old man, lightly active)
- Height: 178 cm · Weight: 90 kg · Age: 28 · Sex: male
- BMR: (10 × 90) + (6.25 × 178) − (5 × 28) + 5 = 1,968 kcal
- TDEE: 1,968 × 1.375 (lightly active) = 2,706 kcal
- 20 % deficit: 2,706 × 0.80 = 2,165 kcal/day
- Expected rate: approximately 0.5 kg per week
Example 3 — Lean muscle gain (22-year-old woman, moderately active)
- Height: 170 cm · Weight: 60 kg · Age: 22 · Sex: female
- BMR: (10 × 60) + (6.25 × 170) − (5 × 22) − 161 = 1,454 kcal
- TDEE: 1,454 × 1.55 (moderately active) = 2,254 kcal
- 10 % surplus: 2,254 × 1.10 = 2,479 kcal/day
- Expected rate: approximately 0.2–0.3 kg per week

Why "Just Cut 500 Calories" Is Not Equally Moderate for Everyone
The widely repeated advice to cut 500 calories per day is based on the assumption that one pound of fat contains roughly 3,500 kilocalories, so a 500 kcal/day deficit produces about one pound of loss per week. That arithmetic is broadly correct. The problem is that 500 kcal is not a fixed percentage of TDEE — it is a different share of the diet for every person.

A smaller person with a 2,000 kcal TDEE who follows the "cut 500" rule is operating at a 25 % deficit. Research suggests that deficits above 20–25 % of TDEE are associated with greater lean-mass loss and a larger compensatory reduction in non-exercise activity thermogenesis (NEAT) — the spontaneous movement people stop doing when they are under-fuelled. A larger person with a 3,500 kcal TDEE who cuts 500 kcal is only at a 14 % deficit and may need to cut further to see the expected rate of change.
The more useful rule is to target a deficit of 10–20 % of your individual TDEE and revisit the number after two to three weeks of consistent data.

Seven Common Mistakes That Make the Estimate Less Useful
- Using BMR instead of TDEE as the calorie target. BMR does not include the energy cost of movement. Eating at BMR means eating below maintenance for almost everyone and below a safe threshold for many.
- Selecting too high an activity multiplier. Most desk workers who exercise three times per week overestimate their activity level. "Moderately active" in the Mifflin-St Jeor framework means structured exercise most days, not three gym sessions.
- Treating the first two weeks as representative. Scale weight fluctuates by 1–2 kg within a single week due to glycogen, water, sodium and bowel content. Body-weight trend over 14 days is more informative than any single reading.
- Not accounting for gradual weight change in the TDEE itself. As your body weight falls or rises, your TDEE changes. Recalculate every four to six weeks, or whenever weight has shifted by more than three to four kilograms.
- Logging food but not re-weighing portions. Portion drift — where a 30 g serving gradually becomes 45 g without the log reflecting it — can add 200–400 kcal per day invisibly.
- Ignoring liquid calories. Milk in coffee, fruit juice, sports drinks and alcohol can add several hundred kilocalories that many people forget to log.
- Expecting a linear response. The body adapts to both underfeeding and overfeeding. Plateaus are normal and do not mean the method has failed — they usually mean a small recalculation is due.
The 14-Day Calorie Calibration Method

- Day 1–14: Eat at your calculated starting target every day. Log food consistently using the same method each day.
- Weigh yourself each morning after using the bathroom, before eating. Record every reading.
- At day 14, calculate the average of your last five daily weights and compare it to the average of your first five daily weights.
- If average weight is within 0.3 kg: your starting target is close to maintenance. Adjust up or down to meet your goal.
- If average weight dropped by 0.3–0.6 kg per week: your deficit is moderate and appropriate for fat loss. Continue.
- If average weight dropped by more than 0.6 kg per week: consider increasing calories by 100–200 kcal to reduce the deficit and preserve lean mass.
- If average weight increased: reduce calories by 100–200 kcal and repeat the 14-day check.
- Recheck every 4–6 weeks or whenever weight has shifted by 3+ kg.
Calories Matter, but Food Quality Still Changes the Experience
Calorie balance determines whether weight goes up, down or stays stable over time. That relationship is well established and not seriously contested in nutrition science. Food quality does not override calorie balance for body weight.
What food quality does change is satiety, muscle retention and micronutrient status — all of which affect how sustainable the target is. A diet that meets its calorie target through predominantly whole foods with adequate protein tends to be easier to sustain than one built on highly processed products, even when calories are matched. High-protein diets preserve lean mass during a deficit more effectively than low-protein diets at the same calorie level.
Practical guidance: aim for protein at 1.6–2.2 g per kg of body weight during a calorie deficit, prioritise vegetables and whole grains for fibre and micronutrients, and keep highly processed foods to a moderate share of the total. These choices do not change the calorie arithmetic, but they tend to make it easier to sustain without hunger or fatigue.

Who Should Not Use a General Online Calorie Target Without Professional Guidance
General calorie calculators are designed for healthy adults with typical patterns of energy intake and expenditure. They are not appropriate as a primary decision tool for several groups:
- People with a current or historical eating disorder. Calorie counting can reinforce harmful patterns and is not recommended without supervision from a qualified therapist or dietitian.
- Pregnant or breastfeeding women. Energy requirements change significantly during pregnancy and lactation, and the nature of what is needed changes beyond total calories.
- Children and adolescents under 18. Growth requirements, hormonal status and activity patterns differ substantially from adult norms.
- People with chronic conditions that affect metabolism — including type 1 or type 2 diabetes, kidney disease, liver disease, thyroid disorders or HIV — should work with a registered dietitian rather than relying on population-level formulas.
- Anyone who has lost or gained significant weight involuntarily in the past three months without a clear cause should speak with a clinician before adjusting intake deliberately.
- People recovering from surgery, injury or illness have elevated energy and protein requirements that general formulas do not account for.
