Why This Question Is So Confusing
Online calculators often present five neat labels — sedentary, lightly active, moderately active, very active and extra active. Real life is not divided into five neat boxes. Two people can both train four days per week while having completely different daily energy expenditure because one spends the rest of the day at a desk and the other works on their feet.
There is also a terminology problem. In public-health research, sedentary behavior refers to low-energy sitting or reclining behavior. In many calorie calculators, "sedentary" is simply the name attached to a mathematical activity factor. Those ideas overlap, but they are not identical. Treating the calculator label as a judgment about whether you are an "active person" creates unnecessary confusion.

What Does "Activity Level" Actually Change in a TDEE Calculator?
TDEE means total daily energy expenditure: the energy your body uses across a full day. It includes resting metabolism, the energy cost of digesting food, structured exercise and the many movements that happen outside formal exercise. In research, physical activity level (PAL) is commonly expressed as total energy expenditure divided by basal metabolic rate. The FAO/WHO/UNU framework describes PAL this way, while the NIH Body Weight Planner uses a continuous physical-activity value rather than the exact five-label system seen on many websites.
This matters because the familiar multipliers 1.2, 1.375, 1.55, 1.725 and 1.9 are best treated as a common calculator convention — not as universal physiological cutoffs. Different models can use different activity assumptions. The NIH Body Weight Planner, for example, describes typical PAL values from about 1.4 for sedentary to 2.5 for very active, with a default of 1.6 for someone who is mostly sitting at work or school and performs moderate activity at least weekly.

Common TDEE activity multipliers: why the choice matters
With a hypothetical BMR of 1,500 kcal/day, each activity level produces a different TDEE estimate:

A person who spends eight or nine hours seated has a different baseline movement pattern from a nurse, teacher, server, warehouse worker or construction worker. The 2024 Adult Compendium of Physical Activities includes separate categories for occupation, transportation, home activity, walking, conditioning exercise and many other behaviors precisely because "activity" is broader than the gym.
- Mostly seated: desk work, remote work, long driving, studying, gaming or other low-movement days.
- Mixed: alternating sitting and standing, errands, short walks and intermittent movement.
- On your feet: teaching, retail, hospitality, clinical work or similar roles with substantial standing and walking.
- Physically demanding: repeated carrying, lifting, climbing, manual labor or other sustained physical work.
2. Add Your Baseline Movement and NEAT
Non-exercise activity thermogenesis (NEAT) is the energy spent on physical activities other than deliberate sport-like exercise. It includes walking around the house, commuting on foot, chores, standing, fidgeting, shopping and many other small movements. These behaviors can vary greatly between people with the same workout schedule.
Average steps can help describe this movement, but steps are only one signal. They do not fully capture cycling, swimming, lifting, standing, carrying or exercise intensity.
Steps help — but they do not define your TDEE activity level
- What steps can tell you: <5,000/day is a research-supported "sedentary lifestyle index" in adults, not a TDEE multiplier. 5,000–9,999/day reflects increasing everyday walking volume. 10,000+/day represents substantial walking volume for many adults, but energy cost still varies by body size, pace and terrain.
- What steps can miss: cycling and swimming (high activity with few recorded steps), resistance training (meaningful exercise without a huge step count), standing and physical work (long hours on your feet, carrying or lifting), intensity and duration (two people can log the same steps with different energy costs).
- Use steps as one input in your weekly picture — never as a direct conversion to 1.375, 1.55 or another multiplier.
3. Count Exercise by Frequency, Duration and Intensity
"I work out four times per week" is incomplete information. Four 20-minute easy sessions are not the same activity load as four 90-minute training sessions. Consider all three dimensions:
- Frequency: how many sessions occur in a typical week?
- Duration: how long is the meaningful work portion?
- Intensity and mode: walking, steady cardio, running, resistance training, team sport and interval work have different demands.
The Compendium of Physical Activities assigns metabolic-equivalent values to hundreds of activities, reinforcing the basic point that activities do not all cost the same amount of energy. A TDEE category compresses the week into one rough factor.
4. Use Your Typical Week, Not Your Best Week
Choose the routine you actually repeat over several weeks. Do not use the week you trained six times during vacation if your normal month contains three sessions and long workdays. Similarly, do not classify yourself from one unusually inactive week if your usual job and training schedule are consistently demanding.

Possibly — but not necessarily in the way a TDEE calculator uses the word. A desk job pushes your baseline movement lower, while workouts and everyday movement push it higher. The correct starting estimate depends on which effect dominates across the entire week.
A practical way to handle uncertainty is to calculate two adjacent options. For example, if "lightly active" and "moderately active" both sound defensible, compare both calorie estimates. The gap tells you how much uncertainty the label creates. You can then choose a reasonable starting point and test it instead of spending days trying to find a perfect category that does not exist.
Example: desk job + 4 workouts
- Imagine a person with a mostly seated job, about 8,000 daily steps and four 45–60 minute training sessions each week.
- "Very active" would be difficult to justify from that description alone.
- Lightly active or moderately active could both be plausible depending on workout intensity, non-exercise movement and the rest of the week.
- Calculate both, then calibrate.
Sedentary vs Lightly Active: The Most Common Grey Area

Step research can provide context. Tudor-Locke and colleagues proposed fewer than 5,000 steps per day as a useful "sedentary lifestyle index" in adults, while earlier step-index work described 5,000–7,499 as low active, 7,500–9,999 as somewhat active and 10,000 or more as active. Those categories were developed for step-defined physical activity — not to map directly onto TDEE factors. Use them as context, not as a formula.
Does Weight Training Count Toward Your Activity Level?
Yes. Resistance training is structured physical activity and belongs in the weekly picture. The mistake is assuming that the number of gym visits alone determines the multiplier. A strength session can vary from a short low-volume workout with long rests to a long high-volume session, and the rest of the day still matters.
For TDEE estimation, it is more useful to ask: How many sessions are you completing? How long are they? How demanding are they? And how much do you move outside those sessions?
Should You Set TDEE to Sedentary and Then Add Exercise Calories?
You can use either a "combined" method or a "base plus exercise" method, but mixing them carelessly can double-count activity. If your TDEE calculator already uses an activity factor that includes your normal exercise, then adding the full calorie estimate from every workout on top of that can inflate your target.
For most people using a simple calculator, the cleanest approach is to choose one habitual activity level, keep the method consistent, and refine the resulting maintenance estimate from real-world trends. Can You Use Apple Watch, Fitbit or Other Wearable Calories Instead?
Wearables can be useful for tracking patterns — steps, workout frequency and changes in activity — but their calorie-burn estimates should not be treated as exact. A 2020 systematic review covering 158 publications found that consumer devices could measure steps reasonably well in many laboratory settings, while no evaluated brand was accurate for energy expenditure across studies.
That makes wearables valuable as context rather than as a reason to eat back every displayed calorie. If the watch says you were much more active this month than last month, that trend may be informative. The exact calorie number is less trustworthy.
A Worked Example: How Much Can the Activity Choice Change TDEE?
Suppose a calculator estimates a BMR of 1,500 kcal/day. Using the common five-factor convention:
- Sedentary: 1,500 × 1.20 = 1,800 kcal/day
- Lightly active: 1,500 × 1.375 ≈ 2,062 kcal/day
- Moderately active: 1,500 × 1.55 = 2,325 kcal/day
- Very active: 1,500 × 1.725 ≈ 2,588 kcal/day
- Extra active: 1,500 × 1.90 = 2,850 kcal/day
Here, moving from sedentary to lightly active changes the estimate by about 262 kcal/day. Moving from sedentary to moderate changes it by about 525 kcal/day. That is why activity classification matters — but it also shows why the "right" answer is not something to guess casually.
Remember that the BMR itself is also estimated. The Mifflin–St Jeor equation was derived from measurements in healthy adults and remains widely used, but predictive equations cannot reproduce an individual laboratory measurement perfectly.

- Weigh under similar conditions and compare weekly averages rather than reacting to individual days.
- After 2–4 weeks, compare the direction and pace of the trend with what you expected. If the estimate is clearly mismatched, refine gradually rather than making a dramatic change from one noisy data point.
Body weight is influenced by water, glycogen, food in the digestive tract and other short-term factors, so a few days is often too short to judge a maintenance estimate. Dynamic body-weight research also shows that weight change is not a simple fixed "calories per pound" process over time.
Common TDEE Activity-Level Mistakes
- Choosing by workout count only: Your day contains far more than the hour you train.
- Using your hardest week: A multiplier should reflect the routine you normally repeat.
- Treating steps as a direct multiplier: Steps are useful context but do not capture every activity or its intensity.
- Picking a higher level because it gives a preferred calorie target: The activity factor describes expenditure; it is not a goal-setting tool.
- Adding wearable calories on top of an already active TDEE: This can double-count exercise and relies on imperfect energy-expenditure estimates.
- Changing the multiplier every few days: Daily weight noise can make you chase the estimate instead of learning from a stable trend.
- Assuming a calculator label is a health diagnosis: "Sedentary" inside a TDEE menu is a modeling category, not a complete assessment of health or fitness.
When a Simple TDEE Activity Multiplier Is Not Enough
Simple online calculators are intended as general estimates. They are less appropriate when energy needs are unusually high, rapidly changing or medically complicated. Consider individualized professional guidance if you are pregnant or breastfeeding, under 18, have an eating-disorder history, have a condition or medication that significantly affects weight or appetite, follow a prescribed therapeutic diet, or train at a high competitive level where under-fueling could compromise health or performance.
