Your Protein App Keeps Raising the Number. How Much Protein Actually Helps Muscle Growth?

Protein matters for muscle growth. More is not infinitely better. The useful target is the one that covers your needs without turning every meal into a math problem.
Why protein targets keep getting louder
One app says 120 grams. A fitness creator says 160. A gym friend says 200. Then you change your goal inside the app and the number rises again.
Protein is important enough to deserve attention, especially when you resistance train. But the conversation often treats protein like a scoreboard: if 140 grams is good, 190 must be better.
Human physiology is not that simple. There is a range in which additional protein supports adaptation. Past that point, increasing the number does not guarantee more muscle.
The general-health baseline has moved upward in current U.S. guidance
The 2025-2030 Dietary Guidelines for Americans set a general protein target of 1.2-1.6 grams per kilogram of body weight per day, adjusted to individual energy needs.
That range is already higher than the older 0.8 g/kg reference intake many people still see online. Importantly, general dietary guidance is not the same thing as a bodybuilding prescription. Training status, energy intake, age and goals can all change the context.
What resistance-training research suggests
A large meta-analysis of resistance-training studies found that protein supplementation improved gains in fat-free mass and strength, but the benefit for fat-free-mass gain did not continue increasing indefinitely. The dose-response analysis suggested a plateau around roughly 1.6 g/kg/day in healthy adults performing resistance training.
A later meta-analysis also found that higher total protein intake was associated with small additional improvements in lean mass and strength during resistance training.
That does not mean 1.6 g/kg is a magical ceiling for every person. It means the evidence does not support the idea that endlessly pushing protein upward produces proportionally more muscle.
Energy deficit changes the conversation
When calories are restricted, protein becomes more valuable for preserving lean mass. Resistance-trained people dieting aggressively may benefit from higher protein intakes than someone eating at maintenance.
But there is a trade-off. Every gram of protein is also part of the calorie budget. Pushing protein excessively high can crowd out carbohydrate, dietary fat and foods that make the diet enjoyable and sustainable.
The goal is not the highest protein intake you can tolerate. It is enough protein to support the goal while leaving room for the rest of the diet.
One giant protein dinner is not the whole strategy
Total daily intake matters most, but distribution can be useful too. Sports-nutrition guidance commonly recommends spreading high-quality protein across the day rather than trying to catch up with one enormous meal at night.
A practical approach is to include a meaningful protein source at breakfast, lunch and dinner, with an additional protein-containing snack if needed. For many people, that removes the need to obsess over the app every two hours.
What 1.6 g/kg actually looks like
For a 60-kg person, 1.6 g/kg is about 96 grams per day.
For a 75-kg person, it is about 120 grams.
For a 90-kg person, it is about 144 grams.
Those are examples, not individualized prescriptions. People with obesity, kidney disease, pregnancy, competitive sport demands or specific clinical needs may require a different approach and should use appropriate professional guidance.
The point is that a useful target can be calculated without automatically choosing the biggest number an app will display.
Food quality still matters after you hit the target
Protein grams do not replace the rest of nutrition.
A diet can hit 160 grams of protein and still be poor in fiber, fruits, vegetables, micronutrients or total energy. Choose a mix of nutrient-dense protein foods that fit your preferences—dairy, eggs, poultry, fish, lean meat, soy, beans, lentils, nuts and seeds can all contribute.
Supplements can be convenient, but they are tools rather than requirements.

For most healthy adults who resistance train, a well-constructed diet in the neighborhood of evidence-based targets is more important than chasing an ever-higher score. Hit a sensible daily target, distribute it across meals, train progressively, sleep, and give the program time to work.
